로드란

아스팔트나 보도블록처럼 단단하고 고른 길을 달릴 때 신는 신발입니다. 밑창은 매끈하게 다듬고, 중창은 착지할 때마다 오는 충격을 받아 주는 쪽에 힘을 실었습니다.

왜 따로 있나

포장길은 땅이 대신 꺼져 주지 않습니다. 흙길이라면 지면이 눌리면서 나눠 가졌을 충격을, 여기서는 신발과 다리가 고스란히 떠안습니다. 그래서 로드화는 접지력이 아니라 «반복되는 충격» 을 풀어야 할 숙제로 삼고 갈라져 나왔습니다. 러너 848명을 무작위로 나눈 시험에서 중창 강성만 다른 두 시제품을 6월 신겨 봤더니, 딱딱한 쪽의 부상 위험이 물렁한 쪽보다 1.52배였습니다(AJSM 2020). 다만 이 시험이 견준 것은 중창 경도이지 포장길과 흙길이 아닙니다.

누구에게 맞나

훈련도 대회도 거의 도로와 공원 포장로에서 하신다면 이 신발이 맞습니다. 한 주에 달리는 거리의 절반 넘게 흙길과 산을 달린다면 매끈한 밑창이 미끄러집니다. 두 곳에 다 쓸 신발을 찾기보다 두 켤레로 나누는 편이 낫습니다.

고를 때 꼭 볼 것

볼 것은 중창 경도입니다. 같은 시험에서 몸무게를 중앙값으로 둘로 갈랐더니 가벼운 쪽만 딱딱한 신발에서 부상이 늘었고(1.80배), 무거운 쪽은 1.23배로 뚜렷한 차이가 없었습니다.

러닝화란

Every time you run, your feet hit the ground. Running shoes are footwear where the sole absorbs the impact and friction generated during this process. They differ from walking shoes in both sole thickness and heel height.

What happens if you run barefoot without running shoes?

맨발로도 달릴 수 있습니다. 1960년 로마 올림픽 마라톤에서 아베베 비킬라는 맨발로 뛰어 우승했고, 지금 모습의 러닝화가 퍼진 것도 1970년대 들어서입니다. 사람은 그전 수백만 년을 신발 없이 달려 왔습니다. 문제는 「달릴 수 있느냐」가 아니라 「어디서, 얼마나」입니다. 달릴 때 발이 땅을 누르는 최대 힘은 몸무게의 2.44배로 재졌습니다. 그 힘이 한 시간 달리는 동안 수천 번 되풀이됩니다. 맨발이면 그걸 발바닥과 종아리가 고스란히 받습니다. 길 위의 유리와 돌에 베이고, 여름 아스팔트에는 데입니다. 그래도 없어도 되는 때는 있습니다. 잔디밭이나 흙길에서 짧게, 발이 적응할 시간을 두고 조금씩 늘려 가는 맨발 달리기입니다. 다만 익숙한 신발에서 어느 날 갑자기 갈아타면, 안 다치려다 다칩니다.

하는 일

달리면 땅에서 힘이 올라옵니다. 러닝화가 대신 받아 주는 것이 바로 그 «땅에서 올라오는 힘» 입니다. 중창이 눌리면서 발뒤꿈치와 무릎으로 갈 충격을 흩어 놓고, 바닥창의 홈이 젖은 길에서 발이 밀리는 것을 잡아 줍니다. 갑피는 발을 붙들어 신발 안에서 발이 놀지 않게 해 줍니다. 알려 주는 일도 합니다. 밑창이 닳은 자리를 보면 내가 어떻게 딛고 있는지가 드러납니다. 중창이 주저앉아 발밑이 예전 같지 않다면, 바꿀 때가 됐다는 신호입니다. 달리기 부상의 75~80%는 한 번의 사고가 아니라 조금씩 쌓여 생기는 과사용 부상입니다. 러닝화는 그 쌓임을 없애 주는 물건이 아닙니다. 쌓이는 속도를 늦춰 주는 물건입니다.

숫자로 보면

  • 40mm 도로 대회 밑창 세계육상연맹(WA) 경기규칙 TR5 가 정한 상한이며, Japan Association of Athletics Federations도 이를 그대로 옮겨 싣고 있습니다. 트랙·필드는 Nov 1, 2024부터 20mm, 크로스컨트리는 스파이크 20mm·논스파이크 40mm이고, 산악·트레일은 제한이 없습니다.
  • 4.16% 절약 카본화 에너지 10km 를 31분 안에 뛰는 Men 정예 주자 18명을 시속 14·16·18km 트레드밀에서 재어 얻은 값입니다. 개인차는 1.59~6.26%로 벌어졌고, 신은 것도 시판품이 아니라 시제품이었습니다.
  • 몸무게 2.44배 착지 최대 힘 43명을 초속 2.22~3.89m로 달리게 해 잰 평균입니다. 첫 충격 순간만 따로 재면 1.65배입니다.
  • 560~800km 교체 시점 It is 350 to 500 miles, as mentioned in a Q&A with former President Michael Roe published in the American Academy of Podiatry and Sports Medicine. The Academy explicitly states that it does not evaluate or recommend shoes. If you have a heavy build or a strong landing, you should refer to the lower number.
  • 75~80% 과사용 부상 This is the proportion of running injuries that result from accumulation rather than a single accident. It is a value based on a paper by researchers at the University of Leuven in Belgium, citing prior studies from 2005 and 2017.

어떤 것들이 있나

  • 로드 러닝화I wear these when running on paved roads and treadmills. The sole is smooth with shallow grooves, so they roll quietly over the asphalt. If you have just started running and are buying only one pair, this is it.
  • 데일리 트레이닝화It is suitable for those who run consistently at a comfortable pace three or four times a week. Among road running shoes, it belongs to a category with ample cushioning and a thick rubber outsole designed for long-lasting wear. While it is heavier than race shoes, it lasts that much longer.
  • 레이싱·카본화It is worn by record-breaking competitors. Carbon fiber plates were incorporated into the thick midsole to enhance rebound power. The regulation limiting road race soles to 40mm was created precisely because of this shoe.
  • 트레일 러닝화I wear these when running on mountain trails and dirt roads. The outsole features deep studs, so they do not slip easily even on wet soil. The sole contains a stone-blocking plate, preventing the soles of your feet from getting sore when stepping on sharp stones.
  • 안정화This type has long been recommended for people whose feet collapse severely inward while running. It hardens the inner midsole to slow down the speed of the fall. However, regarding whether it reduces injuries, it is best to refer to the "Running Words" section below.
  • 미니멀·맨발형발 근육을 더 쓰고 싶은 사람이 찾습니다. 밑창이 얇고 앞뒤 굽 차이가 거의 없어 앞발로 딛기 쉬워집니다. 다만 늘 맨발로 달리는 부족을 관찰한 연구에서는 뒤꿈치로 딛는 사람이 더 많았습니다. 얇은 신발이 착지를 저절로 바꿔 주지는 않는다는 뜻입니다. 익숙한 신발에서 갑자기 갈아타면 종아리와 발허리뼈에 무리가 갑니다.

언제부터

1895년 영국 J.W. 포스터 앤드 선스가 못을 박아 접지력을 높인 달리기 전용 신발을 만들었습니다. 흔히 달리기 전용화의 출발점으로 꼽히는 신발입니다. 일본에서는 1949년 오니츠카가 창업해 1953년 마라톤화 개발에 들어갔고, 1959년에는 밑창에 바늘구멍을 뚫어 열을 빼는 「매직 러너」를 내놓았습니다. 1964년 도쿄 올림픽에서는 이 회사 신발을 신은 선수들이 체조·레슬링·배구 등에서 금메달 20를 땄습니다. 다만 마라톤 우승자 아베베는 이때 푸마를 신었습니다. 1977년 세 회사가 합쳐 아식스가 됐습니다. 1971년 나이키의 빌 바워먼은 와플 기계로 고무 밑창 무늬를 찍어 1972년 미국 올림픽 선발전에 내놓았습니다. 2020년부터는 세계육상연맹이 밑창 두께를 규제하기 시작했습니다. 카본판을 넣은 두꺼운 밑창이 너무 빨라졌기 때문입니다.

흔한 오해

  • 흔히 도는 말발이 안으로 무너지는 사람은 안정화를 신어야 부상을 막는다

    실제로는영어 위키백과는 「발 모양에 따라 신발 종류를 처방해도 하지 부상이 줄었다는 근거는 대부분의 비교 연구에서 나오지 않는다」고 정리합니다. 반대 결과도 있습니다. 372명을 6월 따라간 2016년 시험에서는 안정화 쪽 부상 위험이 낮게 나왔습니다. 다만 이 시험은 신발 회사가 연구비를 대고 신발도 댔으며, 저자 셋이 그 회사 직원이었습니다. 같은 자료를 모아 본 2022년 코크런 종설은 근거의 확실성을 「매우 낮음」으로 매겼습니다. 「내 발엔 이것뿐」이라고 못 박을 근거는 없다는 뜻입니다.

  • 흔히 도는 말카본화를 신으면 누구나 4% 빨라진다

    실제로는그 「4%」는 기록이 아니라 달릴 때 드는 에너지 이야기입니다. 10km 를 31분 안에 뛰는 남자 정예 주자 18명을 트레드밀에서 잰 연구의 평균이 4.16%였고, 개인차는 1.59%에서 6.26%까지 벌어졌습니다. 시속 14~18km 로 달리는 사람이 대상이었고, 신은 것도 시판품이 아닌 시제품이었습니다. 게다가 이 연구는 나이키가 연구비를 댔고, 저자 가운데 두 명이 나이키 직원입니다.

  • 흔히 도는 말러닝화는 밑창이 뚫릴 때까지 신어도 된다

    실제로는먼저 죽는 것은 겉창이 아니라 중창입니다. 미국족부스포츠의학회 지면의 문답 글은, 눌린 EVA 가 되튀지 않게 되면서 충격 흡수력을 잃고 그 상태로 계속 딛으면 발의 정렬까지 바뀔 수 있다고 설명합니다. 겉이 멀쩡해 보여도 350~500마일이면 바꾸라는 이유가 이것입니다.

신발 (러닝화)

It absorbs the impact when your foot touches the ground and returns some of that force.

  • 밑창 가운데 층(중창)이 착지 충격을 받아 주고 그 힘을 조금 되돌려 줍니다. 다만 중창이 무르냐 단단하냐가 부상과 어떻게 이어지는지는 연구가 갈립니다. 247명을 대상으로 한 이중맹검 무작위 대조 시험은 차이를 찾지 못했습니다. 848명 무작위 대조 시험에서는 단단한 신발 쪽 부상 위험이 52% 높았습니다. 다만 그 차이는 몸이 가벼운 주자에게서만 뚜렷했습니다.
  • The figure of "4%" is commonly used when discussing carbon plate shoes. This value was derived from the average of 18 participants in a prototype study conducted in 2018. Even within that same study, the results varied from 1.6% to 6.3% depending on the individual. Subsequent meta-analysis combining multiple studies showed the figure dropping to 2% to 3%.
  • Sometimes, toenails turn black and bruised after a long run. This is a subungual hematoma, where blood accumulates under the toenail. It occurs when the toes repeatedly hit the front of the shoe. If the midfoot (midfoot) is loose, the foot slides forward on downhill slopes.

  1. For the first pair, I look at "cushioning" rather than "lightness."
  2. If you have wide feet, fit varies by brand even within the same size. Try them on in the afternoon when your feet are swollen.
  3. The outsole loses its rebound at around 800km. Replace it even if the exterior looks fine.
